How to Start Running When You're Overweight
A simple, week-by-week run/walk plan built for bigger bodies and total beginners.
Start with a run/walk plan three times a week and build up slowly. Alternate walking with short jogs, keep the jog conversational, wear supportive shoes and non-chafing clothes, and never increase your weekly running time by more than about 10%. Give yourself four to six weeks before expecting it to feel easy.
Starting to run when you're carrying extra weight comes down to one rule: build up slowly. Your heart, lungs, and joints all adapt - but they adapt at different speeds, so the goal of your first month isn't distance or pace. It's simply showing up consistently and letting your body catch up.
Before you start
Get a pair of supportive running shoes (a specialty running store can fit you), grab clothes that won't chafe, and if you have any health concerns, get a quick okay from your doctor. That's it - no fancy watch required.
Your 4-week run/walk plan
Do each session three times a week, with a rest or walking day in between.
- Week 1: Walk 4 min, jog 1 min. Repeat 5 times (about 25 min).
- Week 2: Walk 3 min, jog 1 min. Repeat 6 times.
- Week 3: Walk 2 min, jog 2 min. Repeat 6 times.
- Week 4: Walk 2 min, jog 3 min. Repeat 5 times.
If a week feels hard, repeat it before moving on. There's no prize for rushing. This is the run/walk method, and it's how most successful beginners start.
Keep the jog slow
Your jogging pace should feel easy and conversational. Going too fast is the number-one reason beginners quit in the first week. Slow counts - always.
The two things that quietly end most running journeys
Chafing
Prevent it with fitted shorts and anti-chafe balm before every run. Full guide: preventing thigh chafing.
Sore joints
Almost always from doing too much, too soon. The 10% rule keeps you safe. More: protecting your joints.
Rest is part of the plan
Muscles and joints get stronger while you recover, not while you run. Take your rest days seriously and you'll come back stronger each week. Gentle walking or stretching on off days is perfect.
Common beginner mistakes
- Running on back-to-back days at the very start.
- Jumping your weekly time up too fast (stay under about 10%).
- Wearing cotton that soaks up sweat and chafes.
- Quitting after one rough run instead of repeating the week.
Gear up for day one
Comfort is what keeps beginners coming back. Fitted, breathable, chafe-friendly - made for real bodies at the back of the pack.
